recomandare program fitness incepatori

Buna ziua,

Am 27 de ani, 1,67 si 56 kg in prezent, insa mi-as dori sa mai slabesc
putin (3-4 kg) si sa-mi tonific muschii. Am acasa o mica sala de fitness, insa nu as vrea sa incep un program dupa ureche.
Aparatele mele sunt: bicicleta, banca abdomene, aparat multifunctional (genul care se vinde in supermarketuri), greutati.
Rezistenta mea la efort nu este una foarte mare, mai ales ca am carente de
calciu si fier si sunt si operata de tiroida.
Ca sa va puteti face o idee – pot alerga in 13-14 minute fara opriri 2km.
Nu am probleme de metabolism si nici nu mananc foarte nesanatos, insa fumez cam de 10 ani.

V-as ruga, daca se poate, sa-mi recomandati un program de exercitii detaliat (ex. Ziua din saptamana, grupa muschi, tipuri exercitii, repetari), precum si perioada dupa care as putea ajunge la o tonicitate vizibila a muschilor (in special in zona abdomenului).
